Overview

A prebiotic, per the International Scientific Association for Probiotics and Prebiotics (ISAPP) 2017 consensus definition, is a substrate that is selectively used by host microorganisms to confer a health benefit. In practice, this mostly means specific non-digestible carbohydrates that reach the colon intact and are fermented by resident gut bacteria. Not all fiber is prebiotic — prebiotics are a defined subset with demonstrated selective fermentation.

Main types and food sources

  • Inulin and fructooligosaccharides (FOS): chicory root has the highest concentration of any common food source, followed by Jerusalem artichoke, with smaller amounts in garlic, onion, leeks, asparagus, and bananas.
  • Resistant starch: occurs naturally in whole grains and legumes (Type 1), raw starchy foods like green bananas and raw potato (Type 2), and forms when starchy foods such as rice, potatoes, or pasta are cooked and then cooled (Type 3, “retrograded” starch) — cooling converts some digestible starch into a fermentable, prebiotic-like fraction.
  • Galactooligosaccharides (GOS): found in legumes, lentils, and chickpeas; also added to infant formula because of their similarity to human milk oligosaccharides. Some people tolerate GOS better than inulin/FOS.
  • Polyphenol-associated prebiotics: compounds like cocoa flavanols and pomegranate ellagitannins largely bypass digestion in the small intestine and are metabolized by colonic bacteria, which is itself a form of prebiotic-microbiome interaction, distinct from fiber fermentation.

Fermentation, dosing, and tolerance

Fermentation of prebiotic fiber by gut bacteria produces short-chain fatty acids (SCFAs, notably butyrate), which are a primary fuel source for colon cells and are associated with gut-barrier and anti-inflammatory effects. Most research uses doses in the range of roughly 5–10 g of prebiotic fiber daily to see measurable microbiome shifts.

Starting low and increasing gradually matters: sudden large increases commonly cause gas, bloating, or cramping as the gut microbiome adapts, typically over 1–2 weeks. People with IBS in particular may be sensitive to high-FODMAP prebiotic foods (garlic, onion, chicory-derived inulin) and may need a slower introduction or professional guidance (e.g., a low-FODMAP protocol).

Safety and contraindications

Prebiotic fiber is generally safe for the general population. Adequate hydration is important when increasing fiber intake. People with significant IBS, SIBO, or other GI conditions should introduce high-FODMAP prebiotic foods cautiously and ideally with dietitian guidance.
